Building muscle requires enough calories to support training, recovery, and growth. But for bodybuilders with sensitive digestion, eating enough can be challenging. Large meals, high-fat foods, excessive fiber, or certain dairy products may cause bloating, gas, cramping, or digestive discomfort.

The solution is not necessarily to eat less. Instead, focus on high-calorie foods that provide plenty of energy without overwhelming your digestive system.

Here are some of the best options to consider when you're trying to maintain a calorie surplus while keeping digestion comfortable.

1. White Rice

White rice is one of the simplest high-calorie bodybuilding staples. It is relatively low in fiber, easy to digest, and provides carbohydrates that can support intense resistance training.

A large serving can provide substantial calories without making your meal excessively bulky. Pair white rice with lean protein such as chicken, turkey, eggs, or fish for an easy-to-digest muscle-building meal.

For bodybuilders with sensitive digestion, white rice may be more comfortable than high-fiber grains such as brown rice.

2. Bananas

Bananas provide carbohydrates and calories while generally being easy to incorporate into a bodybuilding diet. Ripe bananas are particularly useful because they are softer and contain less resistant starch than less-ripe bananas.

Add a banana to a protein shake, eat it with breakfast, or combine it with rice cakes and nut butter for an easy calorie boost.

3. Eggs

Eggs are a nutrient-dense source of protein and fat. They contain all nine essential amino acids and can contribute to your daily protein intake while adding calories without a large food volume.

If whole eggs feel heavy, experiment with different preparation methods or combine whole eggs with egg whites. Individual tolerance matters, so pay attention to how your digestion responds.

4. Peanut Butter and Other Nut Butters

Nut butters are useful when you need more calories without dramatically increasing meal size. Peanut butter, almond butter, and similar spreads provide fats and some protein in a concentrated form.

For example, adding a tablespoon or two of peanut butter to oatmeal, toast, bananas, or a smoothie can significantly increase calories.

However, high-fat foods can bother some people with sensitive digestion. Start with smaller portions rather than immediately adding large amounts.

5. Sourdough Bread

Bread can be an easy way to increase carbohydrate and calorie intake, but some people find certain breads difficult to digest.

Sourdough bread may be worth trying because its fermentation process can make it easier for some individuals to tolerate compared with conventional bread.

Use it as a base for eggs, lean meat, nut butter, or other calorie-dense toppings.

6. Olive Oil

When appetite or digestive tolerance limits food volume, adding a small amount of olive oil to meals can increase calories without adding much bulk.

Drizzle it over rice, potatoes, vegetables, or lean protein. Because oil is highly calorie-dense, even a small serving can help push your daily calorie intake higher.

Again, moderation matters. Large amounts of dietary fat at once can cause digestive problems for some bodybuilders.

7. Potatoes

Potatoes are a relatively simple carbohydrate source that can work well in a muscle-building diet. They provide carbohydrates and potassium while offering different preparation options.

If fiber or digestion is an issue, peeled potatoes may be easier to tolerate than potatoes eaten with the skin. Boiled, baked, or mashed potatoes can also be easier to eat in larger quantities.

8. Lactose-Free Greek Yogurt

Dairy can be an excellent source of protein and calories, but lactose intolerance can make traditional milk and some dairy products uncomfortable.

Lactose-free Greek yogurt can provide protein without the same lactose burden. Choose a higher-calorie variety if you need additional energy, or combine it with bananas, honey, oats, or nut butter.

If dairy consistently causes symptoms, consider non-dairy alternatives instead.

9. Oatmeal

Oatmeal provides carbohydrates, calories, and fiber, making it a popular bodybuilding breakfast. However, large servings can cause bloating in some people.

If you tolerate oats well, start with a moderate portion and increase gradually. Cooking oats thoroughly and combining them with easily tolerated foods may make them more comfortable.

For particularly sensitive digestion, cream of rice can be an alternative lower-fiber carbohydrate source.

10. Homemade Smoothies

Smoothies can be one of the easiest ways to increase calories when large solid meals are difficult to tolerate.

A simple bodybuilding smoothie could contain:

  • Banana
  • Lactose-free milk or another tolerated milk
  • Whey protein isolate
  • Peanut butter
  • Honey
  • Oats or cream of rice
Liquid calories may be easier to consume than another large solid meal. However, avoid adding too many ingredients at once if you are prone to digestive problems. A complicated smoothie can make it difficult to identify which ingredient is causing discomfort.

How to Eat More Calories Without Upsetting Your Stomach

The best high-calorie diet for sensitive digestion is highly individual. Instead of forcing huge meals, try smaller meals throughout the day.

You can also:

  • Increase calories gradually.
  • Keep pre-workout meals relatively simple.
  • Limit extremely greasy or fried foods.
  • Choose cooked vegetables if raw vegetables cause bloating.
  • Reduce very large servings of fiber at one time.
  • Track foods that consistently trigger symptoms.
  • Drink enough fluids throughout the day.
  • Prioritize protein and carbohydrates around training.
Remember that digestive tolerance is different for everyone. A food that works perfectly for one bodybuilder may cause problems for another.

Building Muscle Comfortably

Gaining muscle with sensitive digestion is possible. You don't need to rely on massive cheat meals or highly processed foods to reach your calorie target.

Start with easy-to-digest calorie sources such as white rice, bananas, eggs, potatoes, sourdough bread, nut butter, olive oil, and lactose-free dairy. Then adjust portion sizes based on your appetite, training demands, and individual tolerance.

The goal is to create a calorie surplus you can consistently maintain without constantly fighting digestive discomfort.

If digestive symptoms are persistent, severe, or unexplained, consider speaking with a qualified healthcare professional or registered dietitian rather than simply removing more foods from your diet.

Great list, but don't sleep on digestive enzymes either; combining them with easy-to-digest staples like sourdough and bananas makes hitting those higher-calorie targets so much easier.

Yeah, getting calories up can be a real pain if your stomach doesn't like big meals. My experience has been that spreading out calories and eating foods that are easier to digest tends to work better than forcing in larger meals.

Increasing the energy density is the easiest way for me to push calories with sensitive digestion before increasing the size of my meals. Rice, potatoes, nut butters, smoothies and smaller meals throughout the day tend to work much better than forcing one massive meal when your stomach is already struggling.

I’ve found smoothies way easier than forcing another huge meal when my appetite is cooked. Banana, whey, peanut butter and some milk gets the calories up without feeling like I’m eating nonstop.
