If you're a skinny guy tired of getting teased, this guide is for you. It provides a complete, low-budget plan for bulking up quickly, with noticeable results in just 15 days. This plan focuses on an affordable diet, a specific workout routine, a key supplement, and the importance of consistency.

The Bulking Diet Plan 🍌

The core of this plan is a high-calorie diet focused on carbohydrates. Your daily food cost will be around 150-200 rupees ($1.80-$2.40 USD). You need to eat until you're completely full, almost to the point of feeling sick.
  • Breakfast: Make a shake with 250ml of water, 250ml of milk, 2-3 bananas, 2-3 scoops of oats, and 3 tablespoons of peanut butter. This shake alone provides 800-900 calories.
  • Lunch: Eat rice with lentils for a complete protein source, or potatoes with yogurt. If you're a non-vegetarian, add 3-4 whole eggs. If you're vegetarian, add 100-150g of paneer.
  • Snack: Roasted peanuts are a great, affordable option for gaining weight.
  • Evening (Pre-Workout): Have boiled potatoes or sweet potatoes with yogurt. This is a fantastic source of carbohydrates for energy. If you're a vegetarian, you can also have oats or rice.
  • Post-Workout: A scoop of protein powder is ideal for muscle building. Alternatively, non-vegetarians can have 5 whole eggs, and vegetarians can have 150g of paneer.
  • Dinner: Have a large salad with cucumbers, carrots, cabbage, tomatoes, and onions for fiber and easy digestion. You can eat rotis, rice, or potatoes. Add a protein source like soy chunks, chicken, or eggs.

The Workout Plan 💪

A fast metabolism is common in skinny individuals, so over-exercising can burn too many calories and hinder muscle gain. This plan advocates for a 4-day workout and 3-day rest week. The rest days are crucial for muscle recovery and allowing your body to consume more calories for bulk.
  • Workout Schedule:
    • Monday: Chest & Triceps
    • Tuesday: Back & Biceps
    • Wednesday: Rest
    • Thursday: Legs & Shoulders
    • Friday: Train your weakest body part (e.g., chest, biceps, legs).
    • Saturday & Sunday: Rest
  • Workout Details:
    • Each session should last 1 to 1.5 hours.
    • Perform 3 sets of 10-12 repetitions for each exercise.
    • Day 1 (Chest & Triceps): Bench press (incline, decline, or flat), dumbbell press, and fly exercises. For triceps, do triceps pushdowns and dips (or triceps push-ups if you're a beginner).
    • Day 2 (Back & Biceps): Lat pulldowns, rowing (machine or dumbbell), and pull-ups. For biceps, do dumbbell curls and barbell curls.
    • Day 3 (Legs & Shoulders): Start with squats, then do leg extensions and either leg curls or leg presses. For shoulders, do shoulder presses (barbell or dumbbell) and side raises.
    • During Workout: Stay hydrated with water. Adding a little lemon and salt can provide energy.

The Supplement & Mindset 🧠

Creatine

Creatine is the most affordable and effective supplement for bulking. It helps your muscles retain water, making them appear larger and increasing your strength, allowing you to lift heavier weights and stimulate more growth.

Consistency is Key

The final 5% of success comes from consistency. It's easy to follow a plan for a day, but the true challenge is sticking to it every day, even when it feels difficult. Eating a good diet to the point of being completely full, day after day, is the hardest but most important part of this journey. Building a physique requires a strong mindset and discipline.
