In this offseason back workout, Derek Lunsford keeps things simple, fast, and precise. The entire session stays under an hour and focuses on four core movements that deliver results without beating the body down.

He opens with wide-grip lat pulldowns, using isometric holds to lock in mind-muscle connection. The first sets are about feeling the muscle, not moving weight. From there, he shifts to cable pullovers, explaining how different attachments help him pull deeper into the lats and control the path of the movement.

Rep ranges stay higher than contest prep. Most top sets land around 12 to 15 reps. Weight drops to about 85 to 90 percent of his usual loads. Control goes up. Ego stays out of the gym. Derek explains that this approach lets him leave feeling strong instead of drained.

Row variations follow, with a big focus on posture. He cues driving the elbows back, pushing the sternum into the pad, and finishing each rep with intent. Small adjustments create stronger contractions and better results.

This phase is not about bulking. The goal is refinement, recovery, and steady strength gains. By managing fatigue now, Derek sets himself up to push harder later when food and intensity increase.
