Exogenous Ketones and Training Performance

Beta-hydroxybutyrate (BHB) supplements, which can raise your blood ketone levels in 30 to 60 minutes, are examples of exogenous ketones. Because you don't have to follow a ketogenic diet, athletes looking for a different fuel source may be interested in them. But studies have shown mixed results, especially when it comes to endurance performance, and the benefits of recovery are still not clear.

What Are Exogenous Ketones and How Do They Work?​

Exogenous ketones are ketone bodies that you get from supplements instead of making yourself by fasting or limiting your food intake. Beta-hydroxybutyrate is the main ingredient in most of them, and your brain and muscles can use it as an alternative fuel source. Exogenous ketones raise blood ketone levels within 30 to 60 minutes of consumption, while endogenous ketones need changes to the metabolism.
When ketones are bonded to an alcohol molecule, the rise in ketones happens faster and more strongly. Ketone salts connect BHB to minerals like calcium or sodium, which makes the action less strong. Both affect how your body uses energy by letting your body access circulating ketones without having to go into nutritional ketosis or make long-term changes to your food.


Which Exogenous Ketone Form Actually Performs Better?​

Both types raise the amount of ketones in your blood, but the product you use determines how well it does this and what that means for your training. Because they make blood ketone levels rise faster and higher than ketone salts, ketone esters are better for studying exercise performance. Esters, not salts, were used in most studies that showed measurable metabolic effects.
You can get ketone salts more easily and for less money, but they have less ketone in them and extra minerals like sodium that make it hard to take too much. Esters are better than other exogenous ketones if you want to support metabolic flexibility or test performance effects, but they're more expensive and don't taste good. Salts might be better for goals with less effort where peak ketone levels don't matter as much.

What Does the Research Say About Endurance Performance?​

There have been mixed results from studies on oral ketones and endurance performance. To figure out why, we need to look at what the studies actually measured. Some tests show that ketone esters can lower the burning of carbohydrates during moderate-intensity endurance training. This could help keep glycogen for later efforts. Others say that adding ketones to a healthy carbohydrate diet doesn't make a big difference in exercise capacity or time-trial performance. Some studies even show worse performance. This could be because high ketones make it harder to burn carbohydrates at high intensities where carbohydrates are the preferred fuel. When there are a lot of ketone bodies available, fat can be burned faster, but that doesn't always mean faster times or more output. What you'll actually feel depends on how hard you train, how many carbs you're eating, and the type of ketones you use.

Do Exogenous Ketones Speed Up Muscle Recovery?​

People are also interested in artificial ketones for recovery, especially since ketone bodies may lower oxidative stress and inflammation after hard exercise. Some study shows that ketones can send signals to anti-inflammatory pathways. This could help athletes recover faster between sessions. But there is still only a small amount of inconsistent evidence.
Restoring muscle glycogen, fixing damaged tissue, and controlling inflammation are all very important parts of your healing. These processes are mostly controlled by what you eat, how much sleep you get, and how hard you train. Exogenous ketones may help with substrate utilization in a small way, but they won't make up for poor sleep or not eating enough carbohydrates. When you're working out hard, eating a lot of carbs and protein afterward will help your recovery much more than ketone supplements can right now.


How Should You Use Exogenous Ketones in Training?​

When and where you use exogenous ketones are more important than just taking them and hoping for results. Taking a ketone ester about 30 minutes before long-term exercise may help increase the amount of ketone bodies in the blood while exercising. For resistance training, it's not as clear what the benefit is because high-intensity output is driven by muscle glycogen availability, and ketones won't make up for carbohydrate stores that are low. Supplementing with ketone bodies may help you more if you're training while low on carbs or fasting. Before committing to full servings, start with smaller amounts to see how well your body can handle them. It is more reliable for ketones to rise in the blood with esters than with salts, but they taste stronger and cost more. Adjust the approach to fit your nutritional needs and training needs.

The impressive metabolic studies almost always used esters, so when someone tries a cheap salt product expecting the same effect, they're comparing apples to oranges from the start. And the endurance data being mixed makes total sense once you consider that ketones can actually blunt carb oxidation at higher intensities, which is exactly the fuel source you want available for anything above moderate effort.
