Your first month in the gym decides if you stick with it. Most beginners quit because they copy advanced routines, overtrain, or never follow a real plan. This guide gives you a simple week schedule you can repeat for 12 weeks. You will build strength, add muscle, and support fat loss if you stay consistent.



How this plan works Train 1 time per day. Use controlled form. Do not chase heavy weight yet. Most moves use 3 sets. Stay in the 10 to 15 rep range. Add a little weight only if your form stays clean. Rest and sleep matter. Recovery drives results.

Week schedule overview Monday: Chest + Triceps Tuesday: Back + Biceps Wednesday: Legs + optional Abs Thursday: Shoulders + optional Abs Friday: Weak body part Saturday: Weak body part Sunday: Rest

Monday, Chest + Triceps

  1. Flat Bench Press 3 sets, 12 to 15 reps Add a small amount of weight each set if you can keep form.
  2. Incline Dumbbell Press 3 sets, 12 to 15 reps Use a slight incline. Too steep shifts stress to shoulders.
  3. Cable Fly 3 sets, 12 to 15 reps Stay controlled. Full stretch, then squeeze.
  4. Push-Ups (finisher) 3 sets, as many reps as possible If needed, do knee push-ups.
Triceps 5) Cable Triceps Pushdown (straight bar) 3 sets, 10 to 15 reps Grip the bar securely. Control the down and up.

  1. Rope Triceps Pushdown 3 sets, 10 to 15 reps At the bottom, open the rope slightly outward for a stronger contraction.
Tuesday, Back + Biceps

  1. Lat Pulldown (straight bar) 3 sets, around 12 reps Lean back slightly. Pull to upper chest. Pause for 1 second.
  2. Row Machine or Cable Row 3 sets, around 12 reps Do not jerk. Pull, stop, squeeze, return slow.
  3. One-Arm Dumbbell Row 3 to 4 sets, 12 to 15 reps per side Keep your back stable. Let the arm reach for a stretch, then pull and squeeze.
Biceps 4) Cable Curl (beginner-friendly) 3 sets, 12 to 15 reps Do not fully relax at the bottom. Keep tension.

  1. Hammer Curl 3 sets, 12 to 15 reps Use the style that feels stable. Avoid swinging.
Wednesday, Legs + optional Abs Legs get their own day because they drain the most energy.

  1. Squat (or Smith Machine Squat) 3 sets, 12 to 15 reps Keep back straight. Do not let knees cave inward.
  2. Leg Extension 3 sets, about 12 reps Hold the handles. Keep your lower back against the pad.
  3. Leg Press 3 sets, 12 to 15 reps Do not lock knees. Keep a slight bend at the top.
  4. Lying Leg Curl (hamstrings) 4 sets, 12 to 15 reps Squeeze at the top, stretch at the bottom.
  5. Calf Raises (use a step for full stretch) 3 sets, 12 to 20 reps Drop the heel for stretch. Rise for squeeze.
Optional Abs (pick these 3) A) Lying Leg Raises 3 sets, about 12 reps

B) Planks 3 sets, hold as long as you can Start with an easier version if needed.

C) Hanging Knee Raises or Hanging Leg Raises 3 sets, controlled reps Exhale as you raise, control on the way down.

Thursday, Shoulders + optional Abs Shoulders can get injured fast. Warm up first.

Warm-up 2 to 3 minutes with very light dumbbells and shoulder circles.

  1. Dumbbell Side Raises 4 sets, 12 to 15 reps Keep elbows slightly higher than the dumbbells.
  2. Seated Dumbbell Shoulder Press 3 sets, 12 to 15 reps Do not press standing as a beginner. Protect your lower back.
  3. Rear Delt Fly (reverse pec deck) 3 sets, 12 to 15 reps Go wide. Control the movement.
Optional Abs Repeat the same ab routine from Wednesday.

Friday and Saturday, Train your weak body part Pick what looks behind in the mirror. Examples: If your chest is weak, train chest. If shoulders lag, train shoulders. If arms lag, train arms. Keep it simple. Use 3 to 5 exercises total. Stay in the same rep ranges.

Sunday, Rest Do nothing. Sleep more. Let your body recover so next week feels strong.

Quick beginner rules that prevent setbacks Do not train twice a day. Do not overtrain. Soreness is not a goal. Stop sets before form breaks. Protect shoulders. Avoid extreme incline angles and sloppy fly motions. Protect knees. Do not lock out heavy leg press reps. Track progress. Write down weights and reps.
