Everyone wants thick, powerful arms that stand out in a t-shirt—or even without one. But most people train arms wrong: hitting biceps and triceps every day with sloppy form, yet never seeing growth. Rohit breaks it down step by step, showing how you can add serious arm size in just 21 days if you train smart.
This arm plan focuses on strict form, controlled reps, and smart programming instead of endless random curls. Follow it for 3 weeks with proper diet and recovery, and you’ll see a noticeable difference in arm size.
Biceps Workout
- Dumbbell Curls (Seated, Strict Form) Always start with dumbbell curls. Don’t swing the weight—sit on a bench, lock your elbows in place, and focus on slow, controlled reps. Use a lighter weight to maximize mind-muscle connection. Rep range: 10–15.
- Hammer Curls Great for adding thickness and width to the biceps. Perform seated with your back against a bench so there’s no swinging. Keep constant tension and avoid dropping the dumbbells too low. Rep range: 10–15.
- Barbell 21s (EZ Bar Recommended) This high-intensity finisher hits all parts of the biceps:
- 7 reps from bottom to halfway
- 7 reps from halfway to top
- 7 full reps Done correctly, this makes your biceps feel like they’re tearing apart—in a good way.
Triceps Workout
- Cable Pushdowns Use a V-bar or rope attachment. Push down heavy, but focus on form. Lock out hard at the bottom and slightly extend your elbows at the top to feel a full stretch.
- Dips (Triceps Focused) Keep your body upright (not leaning forward into chest). Lock out fully at the top for maximum triceps engagement.
- Close-Grip Bench Press Keep hands shoulder-width apart. Lower the bar to mid-chest and press up while keeping elbows tight. This builds triceps mass and overall arm thickness.
Training Frequency
- Train biceps and triceps together once per week with the full workout above.
- On back day, add 2 extra biceps moves.
- On chest day, add 2 extra triceps moves.
- Rest between sets: 1–2 minutes.
