Four weeks from showtime, Nick Walker is prioritizing high-volume, rest-pause work to drive hypertrophy without grinding heavy singles. He’s coming off a tie on the Pittsburgh Pro scorecards that went to a sudden-death tiebreak, followed by a statement win at the 2025 New York Pro that punched his Olympia ticket. With Olympia Weekend in Las Vegas this October, the mission is simple: maximize stimulus, control fatigue, and show up sharper.

What “rest-pause” means (and why it works)

Rest-pause = one hard set to near-failure, 15–30 seconds mini-rest, then several mini-clusters (for example 3–5 reps) until you reach or slightly exceed the original rep target. It spikes effective reps, pumps, and metabolic stress while keeping joint load moderate. Use it sparingly—usually on the final set.

The exact workout (sets • reps • where to rest-pause)

1) Machine Fly — 5×15–20 (rest-pause on the last set)

Goal: Pre-exhaust pecs and groove tension before presses Tempo: 2s stretch → 1s squeeze → 1s return Cues: Elbows slightly tucked; “hug a barrel,” drive pinkies together Common mistakes: Collapsing shoulders; rushing the bottom No machine? Cable flies (high-to-low) work well Rest: 60–90s, then last-set rest-pause bursts (15–25s between mini-clusters)

2) Incline Converging Press — 4×15–20 (rest-pause on the last set)

Goal: Upper-pec emphasis with long-range stretch Tempo: 3s down → slight pause on chest line → strong drive up Cues: Scaps set; press up-and-in to follow the converging arc Load strategy: Moderate loads; chase range and squeeze, not ego plates

3) Flat Machine Press — 4×15–20 (rest-pause on the last set)

Goal: Mid-pec density after pre-exhaust Tempo: 2–3s down → 1s squeeze up top Cues: Feet planted, ribs down, elbows 45–60° Note: High-rep work builds mass when the contraction and range are honest

4) Seated Lateral Raise — 3×15–20 (rest-pause on the last set)

Goal: Medial delts with minimal body English Tempo: 2s up → 1s hold at ~30–45° above parallel → 2s down Cues: Lead with elbows; wrists beneath elbows; slight torso forward tilt

5) Standing Lateral Raise — 3×15–20 (rest-pause on the last two sets)

Goal: New stimulus after seated work; controlled momentum on final reps Cues: Chest tall; don’t let traps dominate; finish with pinkies slightly high

6) Superset: EZ-Bar Pressdown → Overhead Extension — 5×20 (rest-pause on final sets)

Goal: Triceps in two angles—shortened (pressdown) and lengthened (overhead) Ordering: Pressdown first, then walk straight to overhead station Cues:

  • Pressdown: Lock shoulders; hinge only at elbows; finish with forearms vertical
  • Overhead: Elbows narrow; deep stretch; full extension without rib flare Why it works: Keeps you away from max loads, sustains tension, and elevates output—perfect during a cut

Rest-pause rules of engagement

  • Apply it to the final set of each movement (as above), not to every set
  • Mini-rests: 15–30 seconds between bursts, 1–3 bursts total
  • Stop each burst one rep before form breaks (0–1 RIR)
  • Track top-set reps and total reps after rest-pause; beat one metric next week
  • If elbows or shoulders complain, reduce bursts or skip RP for that exercise

Four-week progression to peak this session

  • Week −4: Run the template. Choose one press and one raise for rest-pause; triceps rest-pause only on sets 4–5
  • Week −3: Keep loads similar; add +1 rest-pause burst on chest or delts (not both)
  • Week −2: Nudge load +2–3%; reduce total RP bursts by one to preserve freshness
  • Peak Week (−1): Drop rest-pause on presses; keep a single RP on machine fly and triceps only if recovery is excellent. Focus on pump, zero joint irritation, and posing

Recovery & nutrition directives for high-volume push days

  • Breathing: Inhale through the nose on eccentrics; sharp mouth exhale on the drive
  • Intra-workout (cutting): 15–25 g highly branched cyclic dextrin + electrolytes for stable pump
  • Post: 0.4–0.6 g/kg protein within 2–3 hours; include sodium to restore plasma volume
  • Shoulder health: Daily scapular retraction and low-angle face-pulls on off days; avoid long-lever delt work on rest days

Where Nick’s season sits

  • Pittsburgh Pro: Tie on the sheets; decided in a rare tiebreak
  • New York Pro: Third NY Pro title; Olympia qualification secured
  • Olympia (Las Vegas, October): Main show weekend at Resorts World This volume-first, rest-pause-assisted push day fits the plan: stimulate hard, protect joints, arrive dry and 3D.

FAQ — Fast answers that matter

Are 15–20 reps just fluff? No. With full range, tight scapular control, and end-range squeezes, high-rep sets are potent for hypertrophy—especially when paired with rest-pause. How many exercises should get rest-pause? Two to four per push day is plenty; limit it to final sets to manage fatigue. Only dumbbells available? Swap in DB incline/flat presses and DB/cable laterals; keep order, tempos, and rest-pause rules the same.

Quick checklist

  • Pre-exhaust flies before presses
  • Scaps set on every press
  • Tempo honesty beats load chasing
  • Rest-pause only on final sets
  • Log top-set and total reps
  • If joints bark, remove a burst or drop RP for that move
